You're Losing Your Arch Before the Bar Even Leaves the Rack

You've seen it a hundred times at a meet.

A lifter takes ten seconds to contort himself into position. Big arch. Good upper back contact. Feet loaded. Looks like he's ready to press through the floor. Then the bar comes off the rack and everything collapses. The arch drops, the positioning shifts, and he's grinding through a lift that looked great until the press actually started.

That's not a strength problem. That's a setup problem. Specifically, it's a failure to understand that a bench press setup isn't just about getting into a position. It's about building a system of tension that holds through the unrack, through the descent, and through the press itself.

We had powerlifter and coach Shawn Neriega at S5 to walk through exactly how he thinks about this. Shawn has been competing and coaching for over ten years. He's benched over 480 pounds in competition at a body weight of 183 pounds. He has a reputation as a bench press technician, and once you see him break this down, you'll understand why.

Why the Bench Press Is the Most Technical of the Three

The squat and deadlift each have one primary point of contact with the implement. The bench press has three active ones: your hands on the bar, your feet on the floor, and your upper back on the pad.

That sounds complicated. It's actually an advantage if you use it right. Every one of those contact points is an opportunity to build leverage. The more tension you drive into each of them, the better your positioning, the bigger your arch, and the shorter your range of motion. The less distance the bar travels, the more weight you can press.

The problem most lifters face is treating setup as a static event. Get into position, hold it, unrack. But the second the bar starts moving, the system falls apart. What Shawn teaches is a dynamic approach where every point of contact is active and working together from the moment you lay down until the bar is locked out.

The rule that anchors everything: set your initial conditions early and maintain them.

The Grip: Stop Squeezing So Fast

Most lifters set their grip and immediately white-knuckle the bar. The logic makes sense. Tension means squeezing hard, right?

Not yet.

If you squeeze before the bar has settled into the proper part of your hand, you risk locking in a bad wrist angle. The bar ends up sitting in a spot where, under load, the wrist starts to roll. Grip it hard before it's seated correctly and you've guaranteed a compromised position before you've even started.

What Shawn recommends instead: set your competition grip first, then drive an open palm into the bar. Let the bar find the most stable part of the hand. He calls it the cup or the valley. The lowest, most stable part of the palm. A wider grip means you're driving up and out. Closer grip, you're driving straight up.

Two things happen when you do this. The bar seats itself correctly, stacked over the joint. And because the bar is pushing back against your driving hand, it starts pressing the back of your neck into the pad. The grip is already contributing to your arch before you've done anything else.

Once you've felt the bar settle and you're ready to move through the rest of the setup, then you squeeze. Not before.

Foot Position: You're Driving Horizontal, Not Down

The debate over heels-up versus flat has been going on for decades. Shawn's answer is more useful than picking a side: find the foot position that allows you to create the most horizontal leg drive without your feet slipping.

Here's why that matters.

The arch isn't something you get from pulling and squeezing your back. You get it by driving your sternum up and back, almost like you're pointing it toward the spotter. To do that under heavy weight, you need help from a muscle group bigger than your spinal erectors. That's the quads.

When you drive horizontally through the floor, you're trying to shear the carpet and bust through the front of your shoe. That force travels up the chain, elevates the sternum, and opens the rib cage. It also drives your weight into the back of your neck, which is where the arch gets its anchor point.

For most lifters, a foot position roughly in line with the bench uprights works well. Just outside shoulder width. Exact position varies based on bench height and your individual leverages. What you're looking for is the spot where horizontal drive feels strong, and your feet stay planted.

The Slide: How All That Force Converges

When you first lie down on the bench, you're going to be out in front of the bar. That's intentional. You set your grip and your feet before you're directly underneath it.

Then you drive.

Push horizontally through the floor with your quads. Drive the open palm into the bar. Both forces are pointing in the same direction. Your body slides up the pad. As you slide, the bar presses harder into your neck. As it presses harder into your neck, the sternum continues to elevate. The arch deepens without you doing anything extra.

You keep sliding until the bar is roughly in line with your eyes and your neck is flattened hard into the pad. That's your starting position.

All of the force from your legs and hands has converged at one point: the back of the neck. That's the leverage point for everything that follows.

The Part That Sounds Wrong: Relax Your Back

This is where Shawn loses people the first time they hear it.

During setup, don't think about scapular retraction.

That goes against everything most lifters have been taught. Pinch the shoulder blades, pull them together, drive the upper back into the pad. Standard coaching cue. And it's not wrong on its own. The timing is the problem.

Creating active tension in a muscle restricts its range of motion. If you fire your upper back hard while you're trying to drive your rib cage to its maximum height, you're limiting how far the rib cage can travel. The muscles that are supposed to support the arch are actually capping it.

Think about a bridge. You need stability on both ends. But the middle has to be pliable. Rigidify the whole structure, and it can't form a proper arch.

What Shawn teaches: keep the midsection and back relaxed during setup. Let the legs and the grip move the rib cage. As the rib cage elevates, the shoulder blades naturally reach the degree of retraction and depression you need. You didn't force it. The movement created it.

Try it both ways. The difference in arch height will be obvious.

The Unrack: This Is Where Most Lifters Lose Everything

You've built a solid setup. Everything is in place. You unrack and watch the arch drop.

Here's what's happening. The moment the bar comes off the rack, the center of mass of the system shifts toward your feet. The bar wants to flatten you. Its weight is pulling you back toward neutral. If you stop pushing the second the bar clears the rack, you lose most of what you just built.

The fix: keep driving with your legs through the entire unrack. Not until the bar is off the rack. Through the unrack, all the way to the starting position over your chest.

Shawn's analogy here is one of the better ones I've heard. Imagine a glass wall rising up from where you'll touch the bar to your chest. Every pound of leg drive you maintain pushes that wall forward. You are advancing the ceiling of where the bar can safely travel. Stop driving and the wall stops advancing. The bar feels like it's going to fall on you.

Keep the leg drive going and the bar tracks right out over where you need it. The neck pressure stays. The arch holds. You've successfully transferred your setup into the actual lift.

The Descent: Now You Add the Back Tension

Once the bar is over your starting position and you're ready to descend, this is when scapular retraction earns its place.

During setup, active back tension limited your mobility. Now that you've captured your full range of motion and the rib cage is where it needs to be, that same tension creates stiffness and protects everything you built.

As you lower the bar, squeeze the shoulder blades and rear delts. Think about expanding up toward the bar, not just holding position. Create enough stiffness that it feels like you can't quite make it to the last ten percent of the descent.

That's exactly the point.

Shawn uses a reference from the movie Hitch. You never go the full hundred percent. You go ninety and let the other side meet you the other ten. Descend ninety percent of the way and let the rib cage meet the bar. If you're thinking about driving the bar into your chest, the bar wins every time. But if you're expanding up and the rib cage does its job, contact happens on your terms.

More control at the chest than you've ever had. That's what a real bench setup feels like.

Bracing on the Bench Is Not the Same as a Squat

Last piece, and the one that surprises the most lifters.

On a squat or a deadlift, you create 360 degrees of intra-abdominal pressure, fill up in every direction, and brace hard against a belt. That creates spinal stability so you can transfer force from the floor through the bar.

Do that on a bench press, and you're fighting your own arch.

If you're trying to drive your sternum up and expand the front of your rib cage, then fill up in every direction and clamp down, you're pulling yourself back toward neutral. The brace undoes what the legs and grip just spent thirty seconds building.

What Shawn recommends: inflate the front, compress the back. Fill up specifically through the chest. On the backside, create compression. Shrink wrap everything behind you so the front side can stay open and elevated.

It's the opposite of a squat brace. And the first time you try to Valsalva your way through a bench press setup and feel your arch drop, you'll understand exactly what he means.

Six Things to Take Into Your Next Session

Set your competition grip first. Drive the open palm into the bar before you squeeze.

Find your foot position by hunting for maximum horizontal drive without slipping. It's probably further forward than where you've been putting it.

Start out in front of the bar, not directly under it. Let the slide put you in the right spot.

During setup, relax your back. Let the legs and the grip build the arch.

Keep driving with your legs through the unrack, not just until it.

On the descent, add the shoulder blade squeeze. Go ninety percent and let the rib cage meet the bar.

Practice the full setup on every set, including warm-ups with an empty bar. The setup is the lift.
